The CrossFit workout will be 'Fight Gone Bad'. In this workout you move from each of five stations after a minute. This is a five-minute round from which a one-minute break is allowed before repeating. This event calls for 3 rounds. The clock does not reset or stop between exercises. On call of 'rotate,' the athlete/s must move to next station immediately for good score. One point is given for each rep, except on the rower where each calorie is one point. The stations are:
Wall-ball, 8 ft target (Reps)
Deadlift high-pull (Reps)
Box jump (Reps)
Push-press (Reps)

The purpose of the TSC is to test absolute strength (deadlift), bodyweight-relative strength (pullups), and cardiovascular endurance (kettlebell snatches). The three events test a unique trade-off between these abilities. Heavier participants have an advantage in the deadlift, lighter participants have an advantage in pullups. The kettlebell snatch tests all participants more or less equally.
Events:
-Max weight deadlift (3 attempts)
-Max repetition deadhang pullups
-Max repetition Kettlebell snatch in 5 minutes

Olympic and Power Lift Seminar
What: Coaching on the Olympic and Power Lifting techniques
Who: Current MBS members and former Jab Boxing Club members attend free.

Where: MBS CrossFit training facility
Instruction will be over the deadlift and associated assistance lifts, the clean and jerk and the associated power assistance exercises. If time allows, the snatch and the associated power assistance exercises will be covered.

Our strength and conditioning program will nourish the athlete’s desire to excel in their skill, create team unity and like-minded team mentality, and guide the young athlete on and off the field. Strength and conditioning programs are necessary for developing a young athlete’s skill and desire inside competitive athletics.
Unlike many "camps" and "clinics" that last only a few short days with more standing around than actual instruction, we will be pushing the athletes through 90 minutes of instruction, 3 times per week, for a period of 3 weeks.
Instruction will cover:
- Proper technique of the fundamental lifts: deadlift, squat, bench press, over head press, and power clean.
- Proper technique of power movements: clean and jerk, and the snatch.
- Dynamic warm-up and cool-down exercises.
- Injury prevention.
- Flexibility and body control.
- Running and jumping mechanics.

-Class size will be limited to 8 athletes per session for maximum instruction.
LIFT SESSION #1: June 9th to June 27th
Monday, Wednesday, Friday 4:00 to 5:30 pm
Session #1 will cover fundamental lifts: squat, deadlift, bench press, overhead press, and power clean. Each session will include 10 minutes of warm-up and dynamic stretching, 30 minutes of speed and agility work, 40 minutes of lifts, and 10 minutes of cool down. Students will walk away with knowledge on proper lifting technique, injury prevention, warm-up and cool-down exercises, and confidence in performing these fundamental lifts.
LIFT SESSION #2: July 7th to July 25th
Monday, Wednesday, Friday 4:00 to 5:30 pm
Session #2 will be a continuation of movements learned in Session #1 including intermediate instruction on the Clean and Jerk and the Snatch. These "Olympic" style movements are imparative to the athlete understanding the power equation. Each session will include proper warm-up and cool-down along with speed and agility work. The student will walk away with knowledge of proper lifting technique of the Clean and Jerk, and the Snatch.
LIFT SESSION #3: July 28th to August 15th
Monday, Wednesday, Friday 4:00 to 5:30 pm
Session #3 will be a continuation of the fundamental movements learned in Session #1 along with application of plyometric exercises in workout. Plymetric exercises are necessary for the athlete to have explosive speed, applicable in every sport. Each session will include proper warm-up and cool-down along with speed and agility work. The student will walk away with knowledge of proper lifting techniques of the fundamental movements, application of plymetric exercises, and injury prevention.
